After warmup...
8 x 100 @ 1:40 (@ :10 rest if you'd prefer)
2- 50 offside breathing freestyle drill, 50 drill/kick choice
2- 50 2 kicks 1 pull breaststroke, 50 drill choice backstroke
4 x 75 @ 1:10 - 50 swim free, 25 swim choice dps
1 x 800 swim as follows:
100 swim backstroke, 100 drill/swim by 50's choice
1:00 rest - check HR
With fins, finish up with...
16 x 25 @ :45 - the usual sets of 4
200 easy drill = 3500 scy
