After warmup...
6 x 50 offside breathing free drill @ :10 rest
4 x 100 - 50 choice easy kick, 50 ra2 la2 free drill @ 1:50
6 x 300 swim as follows - all @ 4:40
odds- pull free br 3 on #1, then br 5 @ #3, then br 7 (if you can) @ #5
evens- swim backstroke
Get HR after last 300
1:00 rest
5 x 100 @ 1:50
50 drill/swim breaststroke, 50 kick negative split
200 easy loosen = 4500 scy
