JD - don't overdo it today, skip anything that's uncomfortable

After warmup...
8 x 50 @ :10 rest - drill/swim dist per stroke by 25's
2 sets of:
3 x 75 @ :10 rest - 50 choice free drill, 5 breast kick on back
1 x 125 - 50 swim free br 3, 75 drill/kick/drill NO FREE
1:00 rest between sets
After 2nd set, check HR immediately & OML
12 x 50 swim choice @ :55
3 x 200 @ :20 rest as follows:
100- drill/swim choice by 25's
100 kick - build even 25's to about 75-80%
1:00 rest - check HR again
With fins, finish up with...
24 x 25 @ :45 in sets of 4
200 easy loosen = 4300 scy.
