After warmup...
3 sets of:
1 x 100 50 fist free, 50 choice drill NO FREE @ 1:45
4 x 25 - odds swim dps, evens swim 1/2 FAST 1/2 drill @ :25
1 x 200 pull - choice, br 4/2 or w/snorkel @ 3:00
1 x 100 kick easy/moderate by 50's
:30 rest between sets.
From the middle of the pool:
12 x 2-turn 50's @ :55 - one turn is perfect, 1 is perfect & FAST
1:00 rest, check HR
