5 sets of:
4 x 50 offside breathing free drill @ :10 rest- breathe every stroke
4 x 25 as follows:
:20 kick FAST free on back at wall
1 x 25 kick FAST breaststroke w/board @ :40
After 4th 25, continue right into...
1 x 200 swim STRONG negative split free br 3 @ 2:40
4 x 50 kick choice @ :55 (interval gets :05 faster in each round: 2nd set @ :50; 3rd set @ :45, 4th set @ :40; then in 5th set, go odd 50's @ :45 and even 50's @ :35)
:30 rest between sets to check HR, then get right into the next set
